Warm Up

  1. 50 Jumping Jacks
  2. 20 Prisoner Squats
  3. 10 Lunges each Leg
  4. 20 Calf Raises
  5. 10 Pushups
  6. Handstand Hold 10 sec
  7. Jog in Place 30 sec
  8. Repeat


Main Workout

  1. Perform One Muscle Up
  2. Perform One Handstand Pushup
  3. Run 100m

Increase reps of muscle ups by one and handstand pushups by one each set until you are performing five each. Also, with every rep of the muscle up, increase the number of dips at the top. For example, 1 muscle up, 1 dip, 2 muscle ups 2 dips, etc.

Increase the run by 100m every set. When you have reached five of each, pyramid back down until you reach one rep of each again and 100m on the run 


Repeat Warm up for Cool-Down
